Why Your Lower Back Aches After Sitting (And 3 Stretches That Actually Help)

In the lives of many people who engage in physical activities or spend their time in the offices, they spend a great deal of time sitting. Be it working at one’s desk throughout the day or even when commuting , or even relaxing on one’s couch in the evening, sitting for a prolonged period of time exerts a lot of mechanical pressure on your spine.

After a long period of work, it is normal for people to feel a sense of dullness and stiffness in their lower back. Even if applying a heating pad might provide some temporary relief to the individual, neglecting postural stiffness may eventually cause chronic lumbar pain or even nerve irritation.

Two types of physical changes occur within your body when you sit down which affect your lower back negatively:

Tight Hip Flexors: Your body is always seated in a position of hip flexion by 90 degrees. This results in tightness in the muscle present around your hip region (iliopsoas). When you finally get up, these tight hip muscles create excessive pressure on your lower back.

Gluteal Amnesia (Inactivated Glutes): Prolonged pressure on your gluteal muscles leads to the turning off of the muscles. Since your glutes act as your power center when you are standing or walking, their inactivity makes the muscles of your lower back work harder.

If you experience tightness after sitting, performing these three gentle movement resets throughout the workday can help decompress your lumbar spine:

How it will help: Works against the constant posture of leaning forwards while sitting and presses the lumbar discs to go back to their neutral position.

How to do it: Stand straight with feet apart in shoulder width. Place hands behind the lower back and support yourself.

Lean back gently and try to make a stretch at your lower abdomen and lower back. Stay in that position for 3-5 seconds, then move back to the original position. Repeat 5-10 times.

How it will help: Relaxes the muscles at the front of your hips and helps your lower back in its alignment when you are standing.

How to do it: Kneel down on a soft surface with your right knee bent and left knee straight and your thighs at 90 degrees to each other.

While keeping your torso vertical, slightly shift your hips forward to make a nice stretch at the front side of your right hip and thigh. Stay there for 20-30 seconds and then switch your legs.

How it helps: Loosens tight deep-rotator muscles of the hips (like the piriformis) that tighten while sitting at a desk.

How to do it: Sit erect in a firm chair. Cross your right ankle over your left knee. Maintaining a straight spine (avoiding any rounding of your lower back), hinge forward from your hips until you feel a slight stretch in your right glute and outer hip. Hold for 20 seconds and repeat on the other leg.

Although regular stretching will help alleviate any stiffness, simple stretching won’t solve structural problems or fix joint misalignments. Should the act of sitting continue to cause intense pain, localized muscle spasms, or tightness in the hips, a professional assessment of movements will be your best next option.
